Calves are two muscles with two jobs. The gastrocnemius crosses the knee, so it only takes full load when the leg is straight — that is your standing calf raise. The soleus sits underneath and crosses only the ankle, so it does the work when the knee is bent — that is your seated calf raise. Train both, through a full stretch, with pauses, twice a week or more. Stubborn calves are almost always a range-of-motion and frequency problem, not a genetics problem.
The gastrocnemius has two heads — medial and lateral — and forms the visible diamond shape at the top of the lower leg. Because it attaches above the knee, it can only be fully loaded when the knee is straight or nearly straight.
The soleus lies underneath the gastroc, is largely slow-twitch, and drives ankle extension when the knee is bent. It is the bigger muscle by cross-sectional area and it is the one most lifters never train, because bent-knee work looks less impressive than heavy standing raises.
A third player, the tibialis anterior, runs down the front of the shin and controls the opposite motion. Training it improves ankle balance and takes stress off the Achilles during running and jumping.
Run one straight-leg movement and one bent-knee movement in every calf session. Straight-leg: standing calf raise, donkey calf raise, or single-leg dumbbell raise off a step. Bent-knee: seated calf raise, or the soleus wall sit if you train at home.
Rep ranges: 10–15 on the gastroc work, 12–20 on the soleus. The soleus is fatigue-resistant, so it wants more reps and more time under tension. Rest 60–90 seconds — long enough to hit the same reps again, short enough to keep the session tight.
Four working sets per movement. Sets one through three at a 3-1-2 tempo — three seconds down into the stretch, one second pause at the bottom, drive up and hold the top for two. Stop each of those sets one to two reps shy of failure.
Set four goes to technical failure: the last rep where you still reach a full stretch and a full contraction. Not the rep where your ankles start bouncing. Log the number. Next week you beat it by one rep or one second of pause, and nothing else changes.
You need a step and a wall. Single-leg calf raises off a stair loaded with a backpack cover the gastroc; a heels-lifted wall sit covers the soleus; jump rope and single-leg hops cover the elastic, reactive quality that makes calves useful and not just decorative.
Bodyweight is enough at home if the reps are slow. A single-leg raise is already loading roughly half your bodyweight through one ankle — take it to 20 controlled reps with a pause and it is a real working set.
