Beginner gym workout plan: your first 4 weeks.
Short answer: as a beginner, train three or four days a week, learn the basic movement patterns — squat, hinge, push, pull and carry — and use moderate weights for sets of 8–12 reps with one or two reps left in the tank. Add a little weight or a rep when every set feels controlled. The first four weeks of the free Cerebral Physique gym program follow exactly this approach.
How many days. Two to three days a week of full-body resistance training is the common starting recommendation from the American College of Sports Medicine; the WHO recommends muscle-strengthening work on at least two days a week. Four shorter sessions split into push, pull and lower-body days also works well, which is how the free gym program is laid out.
Learn the patterns first. Squat (goblet squat or leg press), hinge (Romanian deadlift with light dumbbells), push (dumbbell bench press, push-up), pull (lat pulldown, cable row) and carry (farmer's carry). Machines and cables are great for beginners because they guide the path while you learn.
Sets and reps. Two to three sets of 8–12 reps per exercise. Pick a weight where the last two reps are hard but your form doesn't change. Rest about 60–120 seconds between sets.
Weeks 1–2: position. Light weights, slow tempo, full range. You're learning where the weight should travel and how to brace and breathe.
Weeks 3–4: build. Add a set or a small amount of weight when all sets felt controlled last session. Small jumps — the smallest dumbbell or plate step available.
Stretch between sets. A 10–20 second easy stretch of the muscle you just worked, in the rest window, keeps it moving and eases the burn on the next set. Save longer holds for after the session.
Common beginner mistakes. Going too heavy too soon, skipping the warm-up, changing the plan every week, and training to exhaustion every set. Consistency over twelve weeks beats any single hard session.
Safety. Stop any exercise that causes sharp pain, dizziness or anything unusual. If you have a health condition, are returning from injury or are unsure, check with a qualified healthcare professional first.
