Home / bodyweight · Weeks 7–9 · Phase 3 — The Failure Protocol

Week 7

Programmed sets taken to technical failure — the last rep you can complete with safe, controlled form — with prescribed rest and full recovery days.

0 of 4 sessions done this week — One movement per session carries the failure set. Everything else stays two reps in reserve.

This is the same program for everyone training at home. Membership rebuilds these twelve weeks around your own profile.

Day 1

Push — failure set

Max controlled push-ups plus back-off volume

40 min
  • Standard push-up — failure set

    Chest · Bodyweight · Beginner

Cue: Technical failure, not muscular collapse — stop when form goes

    2 × max, then 3 × 60%

  • Archer push-up

    Chest · Bodyweight · Advanced

    Cue: Reach one arm long

    2 × 4 / side

  • Bench dip

    Triceps · Bench / chair · Beginner

    Cue: Hips close to bench

    2 × 5

  • Dead bug

Deep core · Bodyweight · Beginner

    Cue: Low back stays flat

    2 × 10 / side

  • Box breathing

Cue: Down-regulate before you leave the session

    4 min

Rest 90 seconds between every working set. The rest is part of the prescription.

Day 2

Pull — failure set

Pull-up or row taken to technical failure

40 min

Day 3

Legs — failure set

Squat pattern under real fatigue

45 min

Day 4

Recover — mandatory

Deliberate recovery after failure work

30 min
  • Easy walk

    25 min

  • Guided breathwork

    12 min

  • Static stretching

    8 min

In a failure phase this day is non-negotiable. Recovery is where the adaptation shows up.

Train with controlled form and resistance you can handle. Stop if you feel sharp pain, dizziness or anything unusual, modify anything that doesn't suit your health, ability or experience, and check with a qualified healthcare professional when you need to.
