Week 2

Own every position before you load it. Slow tempo, full range, and a breathing pattern you can repeat when the set gets hard.

Day 1

Push — foundation

Push-up mechanics and midline bracing

  • Joint prep flow

    Cue: Slow circles, pain-free range only

  • Incline push-up

    Cue: Ribs down, elbows about 45°

    3 × 10

  • Pike push-up

    Cue: Hips high, crown travels to the floor

    2 × 6

  • 2 × 10

  • Plank

    Cue: Glutes on, breathe through the hold

    2 × 40 sec

Between sets, take one easy 20-second stretch of the muscle you just worked — short and sub-maximal, never aggressive.

Day 4

Recover — breath and mobility

Nervous-system reset and easy aerobic work

  • Brisk walk

    Cue: Nasal breathing where comfortable

    22 min

  • Guided breathwork

    Cue: Longer exhale than inhale

    10 min

  • Full-body mobility flow

    5 min

Recovery days are training. Skipping them is the fastest way to stall in Phase 3.

Train with controlled form and resistance you can handle. Stop if you feel sharp pain, dizziness or anything unusual, modify anything that doesn't suit your health, ability or experience, and check with a qualified healthcare professional when you need to.
